Is Fake Meat Healthier Than the Real Thing?

The plant-based meat aisle occupies a strange spot in the grocery store. The packaging is green and leafy and talks about the planet. The ingredient list reads like a lab inventory. It is marketed as the healthy choice, and it is also, by any reasonable definition, ultra-processed food.

So which is it? Is a Beyond Burger or an Impossible patty actually better for you than ground beef, or is it just a differently packaged version of the same convenience-food problem?

The honest answer is more interesting than either side of the argument usually admits. The short trials say plant-based patties do modestly improve some cardiovascular markers. The label comparison says it depends enormously on which product you pick, and the category has changed a lot in the last two years. The environmental case is the strongest part of the story by a wide margin. And the thing that beats both options is sitting three aisles over, costs a fraction as much, and has been there the whole time.

What Happens When People Actually Swap

The best-known experiment here is the Stanford SWAP-MEAT trial. Researchers gave 36 generally healthy adults at least two servings a day of plant-based meat for eight weeks and at least two servings a day of animal meat for eight weeks, in random order, asking them to keep everything else in their diet as similar as possible.

The results, published in The American Journal of Clinical Nutrition, were modest but consistent. LDL cholesterol averaged 109.9 mg/dL during the plant phase versus 120.7 mg/dL during the animal phase. Body weight was about a kilogram lower. TMAO — a gut-bacteria-derived compound associated with cardiovascular risk — was lower on the plant products too, though that finding came with a wrinkle: it only showed up clearly in the participants who ate the plant products second, hinting that the gut microbiome adapts in ways a short crossover trial cannot fully untangle.

One thing to hold in mind: the study was supported by a research gift from Beyond Meat, whose products were used in the trial. The team submitted a statistical analysis plan in advance and had the main analysis run by a blinded third party, which is about as good as industry-funded nutrition research gets, but it is worth knowing.

The stronger evidence is that the finding replicates. A 2024 systematic review and meta-analysis in the same journal pooled seven randomized trials covering 369 adults and found that substituting plant-based meat alternatives for meat lowered LDL cholesterol by 0.25 mmol/L (roughly 10 mg/dL, about a 12 percent drop), lowered total cholesterol by about 6 percent, and lowered body weight by about 0.7 kg. Blood pressure, fasting glucose, triglycerides and HDL did not budge.

So: a real, repeatable, modest improvement in blood lipids. Also worth noting what these trials are not. Every one of them ran eight weeks or less, with a few dozen participants. Nobody has run the decades-long study that would tell us what eating these products four times a week for twenty years does to a person. A cholesterol number moving in the right direction is a good sign, not a guarantee.

The Label Comparison Is No Longer One Answer

For years, the standard critique of plant-based burgers was easy to write: same saturated fat as beef because of the coconut oil, far more sodium, a little fiber, similar protein. That summary is now out of date, and the reason matters.

Start with a real 4-ounce beef baseline. According to USDA's FoodData Central, raw 80/20 ground beef delivers about 287 calories, 19 grams of protein, 23 grams of fat including 8.6 grams saturated, 80 mg of cholesterol, 75 mg of sodium, zero fiber, and naturally occurring zinc (4.7 mg), vitamin B12 (2.4 mcg) and heme iron (2.2 mg).

Now the plant side, and notice how far apart the two products are from each other. USDA's branded-label entry for an Impossible Burger patty lists 240 calories, 19 grams of protein, 14 grams of fat with 8 grams saturated, 370 mg of sodium, and 3 grams of fiber — saturated fat essentially level with beef, sodium about five times higher.

The current Beyond Burger patty is a different animal: 230 calories, 21 grams of protein, 14 grams of fat with only 2 grams saturated, 310 mg of sodium, 2 grams of fiber, 4 mg of iron. In 2024 the company switched from coconut oil to avocado oil, cutting saturated fat by 60 percent and sodium by 20 percent, and picked up American Heart Association Heart-Check certification in the process. Impossible has moved in the same direction with a Lite version that runs 180 calories, 6 grams of total fat and 260 mg of sodium per 4-ounce serving.

So the useful takeaways, category-wide:

  • Saturated fat: it depends entirely on the product. The newest reformulations land at a quarter of beef's saturated fat. Older formulations and many competing brands still use coconut oil and sit right alongside beef. You cannot tell without reading the panel.
  • Sodium: the plant patty loses, every time. Plain ground beef has almost no sodium; these products have 260 to 370 mg baked in. That is 11 to 16 percent of the 2,300 mg daily limit most adults are advised to stay under before you have salted anything. Be honest about the size of this one, though: you were going to season that beef patty anyway, and it would only take about an eighth of a teaspoon of salt to close the gap. The plant patty loses here, but by less than the raw comparison implies.
  • Fiber: a real win, but a small one. Two to three grams versus zero is genuinely better. It is also a rounding error against a 25 to 38 gram daily target, especially when only about 5 percent of men and 9 percent of women in the US hit that target. Nobody has ever solved a fiber deficit with a burger patty.
  • Protein: a tie. 19 to 21 grams either way.
  • Micronutrients: fortified versus native. The plant patties carry iron, zinc and B12 because they were added. Beef carries them because they are there. Those are not automatically equivalent — plant-protein isolates come with phytates that reduce zinc absorption, and fortification does not always overcome that.

That last point has been measured more directly than you might expect. A 2021 metabolomics analysis in Scientific Reports compared 18 samples of a leading plant-based patty with 18 samples of grass-fed ground beef, matched for serving size and fat content. Despite nearly identical Nutrition Facts panels, 171 of 190 measured metabolites — 90 percent — differed in abundance. Beef carried compounds the plant patty lacked or had far less of (the omega-3 DHA, niacinamide, glucosamine, and antioxidants including anserine and squalene); the plant patty carried compounds beef lacked (vitamin C, phytosterols, and phenolic antioxidants such as tyrosol and vanillic acid). The authors, whose lead investigator disclosed beef-industry grant funding, were careful not to declare a winner, concluding only that the two are better understood as complementary than interchangeable. That is a fair reading. Two foods can hit the same macro numbers and still be doing different things inside you.

The practical upshot: "plant-based burger" has stopped being a single nutritional category. Two patties in the same freezer case can differ fourfold in saturated fat. The label is the only thing that tells you which one you are holding.

Under the NOVA classification, plant-based meat is squarely ultra-processed: protein isolates, methylcellulose, natural flavors, added colors, industrial extrusion. Plain ground beef is not — it is minimally processed. (A hot dog is a different story, and we will get to that.)

This is where most arguments about fake meat go off the rails, because "ultra-processed" gets used as though it names one thing with one effect. The evidence suggests processing does matter — and also that the category is not uniform.

On the "processing itself matters" side, there is now a genuinely good trial. In a 2025 randomized crossover study in Nature Medicine, 55 UK adults ate two eight-week diets, both built to follow national healthy-eating guidelines, one from minimally processed foods and one from ultra-processed foods. Same nutritional targets, different processing. People lost about twice as much weight on the minimally processed diet (−2.06 percent versus −1.05 percent of body weight). It is a small, roughly one-kilogram difference over eight weeks, but it points at something real: nutritionally matched is not the same as equivalent.

On the "not all ultra-processed foods behave alike" side, the evidence is striking. A multinational EPIC cohort study of 266,666 Europeans followed for a median 11.2 years found that total ultra-processed food intake was associated with a 9 percent higher risk of developing multiple chronic diseases. But when the researchers broke the category into subgroups, the risk was not evenly distributed. Sugar- and artificially-sweetened beverages and animal-based ultra-processed products carried it. Ultra-processed breads and cereals were not associated with higher risk. Neither were plant-based alternatives, at a hazard ratio of 0.97 (95% CI 0.91–1.02).

A UK Biobank analysis of 118,397 adults published in 2024 adds the other half of the picture. Every 10 percent of daily calories coming from ultra-processed plant-origin foods was associated with 5 percent higher cardiovascular disease incidence and 12 percent higher cardiovascular mortality. Every 10 percent from non-ultra-processed plant foods went the other way: 7 percent lower incidence, 13 percent lower mortality. Swapping 10 percent of calories from the first group to the second was associated with 7 percent lower CVD incidence and 15 percent lower CVD mortality. Worth being precise here, though: meat alternatives made up just 0.2 percent of calories in that cohort. The "ultra-processed plant foods" doing the damage were overwhelmingly cakes, sweets, pastries and sugary drinks, not veggie burgers.

What about the additives themselves? The most relevant finding is a 2023 BMJ analysis of 95,442 French adults that linked higher intake of several emulsifiers to modestly higher cardiovascular risk — including celluloses as a group, at a hazard ratio of 1.05. Methylcellulose, the binder in most plant-based patties, was not among the individually significant additives, and the study is observational, so it cannot establish cause. Call this an open question rather than a verdict: a reason to not make these products a daily staple, not a reason to panic about one on a Friday night.

Put together: a fortified soy-and-pea burger is not the nutritional equivalent of a Twinkie, and the large cohort studies specifically say so. It is also not a whole food, and the processing appears to cost you something even when the numbers on the panel look fine. The Environmental Case Is the Strongest Part

If the health argument for plant-based meat is "modest and product-dependent," the environmental argument is considerably more solid — and, unlike much of this literature, the best evidence is not industry-funded.

A 2023 modeling study in Nature Communications, supported by USAID, the European Union and the CGIAR climate research program, projected what would happen if novel plant-based alternatives replaced 50 percent of global pork, chicken, beef and milk consumption by 2050. Agriculture and land-use greenhouse gas emissions would fall 31 percent versus the reference scenario. Agricultural land area would shrink 12 percent, releasing 653 million hectares. Water use would drop 10 percent. Net forest loss would essentially stop, and projected biodiversity decline would be more than halved.

That is a genuinely large effect, and it does not require the products to be health foods. It only requires them to displace beef. If your reason for buying a plant-based patty is the planet rather than your cholesterol, the evidence is on firmer ground than most people realize.

What Actually Beats Both

Here is the part the plant-based aisle would rather you not dwell on: the whole-food plant proteins one aisle over outperform the patties on essentially every measure that has been studied for longer than eight weeks.

A meta-analysis of 26 randomized controlled trials in CMAJ, covering 1,037 people, found that eating about 130 grams of pulses a day — roughly three-quarters of a cup of beans, lentils, chickpeas or split peas — lowered LDL cholesterol by 0.17 mmol/L, about 6.6 mg/dL. That is in the same neighborhood as the plant-patty effect, from a food that costs about a dollar a pound and comes with 7 to 8 grams of fiber per serving instead of 2.

Tofu has cohort data behind it. Pooled analysis of more than 200,000 US adults in Circulation — the Nurses' Health Study, NHS II and the Health Professionals Follow-Up Study, with 8,359 coronary heart disease events over nearly five million person-years — found that eating tofu at least once a week was associated with an 18 percent lower risk of coronary heart disease compared with eating it less than once a month.

Beans, lentils, tofu, tempeh and edamame are cheap, minimally processed, high in fiber, and count toward plant diversity in a way a single extruded patty does not. The usual objection is that they are boring, which is really a cooking problem rather than a food problem — see our guides to cooking tofu and tempeh so they actually taste good and why lentils are the best nutritional value in the store. They are also the foods the UK Biobank substitution analysis was pointing at when it found that trading ultra-processed plant calories for whole plant calories moved cardiovascular risk meaningfully in the right direction.

And What About the Real Thing?

It would be dishonest to end without noting that "beef versus fake beef" is not the comparison with the most at stake.

The IARC classifies processed meat as Group 1, carcinogenic to humans, with about an 18 percent higher colorectal cancer risk per 50 grams eaten daily. Unprocessed red meat sits in Group 2A, probably carcinogenic, with a smaller and more conditional estimate. Group 1 refers to the strength of the evidence for causation, not the size of the risk — this does not mean bacon is as dangerous as smoking. But the pattern is clear enough to be useful: the highest-value swap is not beef to plant patty. It is deli meat, bacon and sausage to almost anything else. A plant-based sausage in place of a pork one is arguably a better trade than a plant-based burger in place of a beef one, and nobody markets it that way.

Meanwhile, unprocessed ground beef in reasonable portions is a nutrient-dense food. If you cook it a couple of times a week alongside a diet full of vegetables and legumes, it is not the thing standing between you and good health.

A Hierarchy You Can Actually Shop

Ranked by what the evidence supports, best to worst, for someone trying to eat well:

  1. Whole-food plant proteins. Beans, lentils, chickpeas, tofu, tempeh, edamame. Best fiber, best cost, best long-term data, most plant diversity. This is the actual answer.
  2. Unprocessed meat and poultry in moderate portions. Genuinely nutrient-dense, with naturally occurring B12, zinc, selenium and heme iron. Not a problem in a diet that is mostly plants.
  3. Plant-based meat, chosen carefully. A useful bridge if it is replacing meat you would otherwise eat, a convenience option when you need one, and a legitimate environmental choice. Not a health food.
  4. Processed meat. Bacon, deli meat, hot dogs, sausage. The category with the clearest evidence of harm, and the one where cutting back pays off most.

If you are buying from the plant-based aisle, three label rules do most of the work. Look for 3 grams of saturated fat or less per serving, since the good and the bad versions now differ by a factor of four. Look for sodium at or under about 15 percent of the daily value per patty. And treat a long additive list as a signal to buy the product less often, not to avoid it entirely.

The market, incidentally, seems to have reached a similar conclusion on its own. US retail sales of plant-based meat and seafood fell 10 percent in 2025 to about $1.0 billion, with household penetration down to 11 percent from roughly 20 percent in 2021. People tried it, and a lot of them decided it was not worth the price or the ingredient list. Given that a bag of lentils does the same nutritional job for a fifth of the cost, that is not an unreasonable verdict.

Making the Comparison Yourself

The frustrating thing about all of this is that it is genuinely hard to eyeball. Two patties in the same freezer case, similar packaging, similar claims, and one has 2 grams of saturated fat while the other has 8. A beef burger, a plant-based patty and a black bean burger are three different nutritional propositions, and no amount of front-of-pack messaging tells you which is which.

The Bottom Line

Is fake meat healthier than the real thing? For your cholesterol, over eight weeks, modestly yes — and more so with the newer low-saturated-fat formulations than the ones that launched the category. For sodium, no. For fiber, marginally. For the planet, clearly and substantially yes.

But the framing itself is the trap. Plant-based meat is best understood as a transition food: useful if it displaces meat you would otherwise eat, harmless enough in occasional rotation, and not something to build a diet on. The upgrade that actually shows up in the long-term data is not a burger at all. It is the pot of lentils, the block of tofu, the can of chickpeas — cheaper than both options, better than either, and never marketed at you with a green package.
